Welcome.
Find a comfortable position. You can be seated in a chair, or cross-legged on the floor. Allow your spine to lengthen naturally. Gently close your eyes, or soften your gaze to a point on the floor in front of you.
Take a moment to arrive. Let go of any distractions from your day, any thoughts that are pulling at your attention. Just for these next few minutes, allow yourself this space of quiet presence.
Begin to notice your breath. Not trying to change it in any way, just observing the natural rhythm. Feel the gentle rise and fall of your chest, or your belly. The cool air as it enters your nostrils, and the warmer air as it leaves.
Allow your breath to deepen slightly. With each inhale, imagine you are breathing in calm, peace, and a sense of well-being. With each exhale, release any tension, any stress, any worries you might be holding onto.
Now, bring to mind someone you care about deeply. Someone who brings you joy, someone for whom you feel a natural warmth and affection. Picture this person clearly in your mind's eye. Notice their face, their smile, the essence of their being.
As you hold this image, silently repeat these phrases, directing them to this loved one: May you be happy. May you be healthy. May you be safe. May you live with ease.
Feel the warmth that arises within you as you offer these blessings. Allow that warmth to spread through your chest, reaching out towards this person.
Now, bring yourself to mind. It can sometimes be difficult to extend kindness to ourselves, so approach this with gentle curiosity. Imagine yourself sitting here, present and open. Silently repeat these phrases for yourself: May I be happy. May I be healthy. May I be safe. May I live with ease.
Notice any resistance that arises. If it does, simply acknowledge it without judgment, and gently return to the phrases. You are worthy of the same kindness and compassion you extend to others.
Next, bring to mind someone you feel neutral towards. Perhaps someone you see regularly but don't know well, like a cashier at a store, or a fellow commuter. Picture this person, and silently repeat the phrases: May you be happy. May you be healthy. May you be safe. May you live with ease.
Allow your circle of warmth to expand, encompassing all beings, even those with whom you have no particular connection.
Now, bring to mind someone you find challenging. This might be someone who has caused you frustration or difficulty. Do not force yourself to embrace this person if it feels too difficult. If it is too much, you can return to the neutral person, or even focus on the feeling of warmth within your own heart. If you feel ready, picture this person and gently offer: May you be happy. May you be healthy. May you be safe. May you live with ease.
This is a practice, and it is okay if it feels imperfect. The intention is what matters. Allow the feeling of goodwill to flow from your heart.
Finally, expand this loving kindness to encompass all beings everywhere. Picture the entire world, all of humanity, all of nature. Silently repeat: May all beings be happy. May all beings be healthy. May all beings be safe. May all beings live with ease.
Feel the boundless nature of your heart, capable of extending kindness to everyone, without exception.
Take one more deep breath in, and as you exhale, allow the feelings of warmth and compassion to settle within you.
Gently bring your awareness back to your body, to the space around you. Wiggle your fingers and toes. When you are ready, slowly open your eyes.
